One Core Variable: Race Duration
Whether and how much to fuel during a race depends not on distance, but on race duration and intensity. The body can sustain high-intensity effort on glycogen for roughly 90–120 minutes. For races under 75 minutes, mid-race carbohydrate intake offers limited benefit (and may even be unnecessary); beyond about 90 minutes, failing to fuel almost guarantees hitting the wall.

The Last Pre-Race Meal
3–4 hours before the race, eat a meal centered on easily digestible carbs, low in fiber, fat, and protein (white toast with honey, white rice, bananas, etc.), at roughly 1–2 g carbs/kg body weight. 30–60 minutes before the start, you may top up with a small portion (half a banana / half an energy bar / a small amount of sports drink), but only eat what you have validated in training.
Mid-Race Execution (Half/Full Marathon)
- Fuel early, in small amounts, and regularly: Don’t wait until you’re hungry. A common full-marathon rhythm: 1 gel every 35–45 minutes, followed by 1–2 sips of water (take with plain water to avoid the stomach discomfort of high osmolality from combining gel with sports drink).
- Multiple carb sources: For longer efforts, aim for a glucose-to-fructose ratio of about 2:1, which can push the absorption ceiling from ~60 to ~90 g/hr.
- Caffeine: About 3 mg/kg before the race or in the latter half can boost performance and reduce fatigue, but tolerance must be tested in training first.
Water and Electrolytes
- Hydrate based on thirst and weather; avoid overdrinking (risk of hyponatremia, common among slower finishers who over-hydrate).
- For a full marathon and a hot half marathon, take in about 300–600 mg/hr of sodium; add more if you’re a heavy, salty sweater.
- The weigh-scale method: if feasible, weigh yourself before and after training runs to estimate sweat rate and personalize fluid intake.
Gut Training
Mid-race fueling ability is trained, not innate. In the 6–8 weeks before race day, practice your “target intake rate” during long runs and race-pace segments to let your gut adapt, identify tolerable foods, and find the optimal timing for taking gels. Race-day iron rule: never consume anything not validated in training, including unfamiliar items handed out at aid stations.
