Minimum Requirements Before Starting

It is recommended to achieve at least the following baseline before starting the 16-week training:

  • Can run continuously for 30 minutes without stopping

Finish Time Estimate and Pacing

Pace recommendations for a first marathon “finish without falling apart”:

  • First 5 km: 10 sec/km slower than target
  • Middle 25 km: maintain target pace

Practical Tips

First, shoe selection—for a first marathon, thick-cushioned shoes are recommended (e.g., Nike Pegasus, ASICS Gel-Nimbus); avoid going straight to carbon-plated shoes. Second, stretch after long runs + consume protein—muscle recovery is crucial; 20–30g of protein is sufficient. Third, mental preparation—after 25 km you will question your life choices; this is normal. Tell yourself, “Just 4 more kilometers to the aid station.” Fourth, schedule rest after the race—take at least 1 week of complete rest or very easy walking after the race, and only gradually resume running after 2 weeks. Fifth, family and friend support—tell your family the race date, finish line location, and estimated finish time so they can give you the deepest hug at the finish.
