IM 70.3 Finish Pacing Calculation — Precise Power and Heart Rate Allocation Across Swim/Bike/Run

IM 70.3 Is About “Pacing Management,” Not “Going All Out”
The key to a half-distance triathlon (70.3 miles = 113 km) isn’t how hard you trained beforehand, but whether you can execute your pacing precisely on race day. Get the pacing wrong by even a second, and your run will fall apart later.
The Science Behind Three-Leg Pacing
Swim 1.9 km — CSS Pace + 5 Seconds
CSS (Critical Swim Speed) is the fastest pace you can sustain for 30 minutes, calculated as:
CSS = (400m time - 200m time) / 200
Recommended race pace: CSS + 5 sec/100m, because of crowded water and the need to save energy for the next two legs.
| Level | CSS Pace | 70.3 Race Pace | Estimated Time |
|---|---|---|---|
| Beginner | 2:00/100m | 2:05/100m | 38-40 min |
| Intermediate | 1:40/100m | 1:45/100m | 32-34 min |
| Elite | 1:25/100m | 1:30/100m | 27-29 min |
Bike 90 km — Power at 75-80% of FTP
The optimal bike pace for a half-distance triathlon is FTP × 0.75 to 0.80, a range referred to as IF (Intensity Factor) = 0.78-0.82.
| FTP | Race Power (IF 0.78) | Estimated Time |
|---|---|---|
| 200W | 156W | 3:00-3:15 |
| 250W | 195W | 2:40-2:50 |
| 300W | 234W | 2:25-2:35 |
Pacing tactics:
- First 30 km: target power -5W (hold back the excitement)
- Middle 30-60 km: target power (steady rhythm)
- Last 60-90 km: target power +5W (negative split)
Recommended heart rate zone: upper Z2 to lower Z3 (75-82% of max HR). Going above Z3 will wreck your run.
Run 21.1 km — Threshold Pace + 30 Seconds
Half-marathon leg pace = standalone half-marathon best pace + 30-45 sec/km. By the run leg of a triathlon, you’ve already spent 5-6 hours of effort, so you can’t hold your standalone half-marathon pace.
| Standalone Half-Marathon PB | 70.3 Run Leg Pace | Estimated Time |
|---|---|---|
| 1:30 | 4:50/km | 1:42 |
| 1:40 | 5:15/km | 1:50 |
| 1:50 | 5:40/km | 2:00 |
| 2:00 | 6:10/km | 2:10 |
Pacing tactics:
- First 5 km: pace +10 sec (find your rhythm)
- 5-15 km: target pace
- 15-21 km: negative split -5 sec (if you still have anything left)
Nutrition Rhythm (Affects Pacing Execution)
| Leg | Carbs/Hour | Sodium/Hour | Fluid/Hour |
|---|---|---|---|
| Bike | 60-90g | 500-800mg | 500-750ml |
| Run | 40-60g | 400-600mg | 400-500ml |
Integrated Calculation Formula
Take an athlete with an FTP of 250W and a half-marathon of 1:35 as an example:
- Swim target: 32 minutes (CSS 1:40 + 5 sec)
- Bike target: 2:45 (IF 0.80, 200W average)
- Run target: 1:50 (pace 5:10/km)
- Estimated total time: 5:15-5:25 (including T1+T2, about 8 minutes)
Conclusion
The most common 70.3 pacing mistake is riding too hard on the bike. Remember: your run time determines your overall finish time. Save just 10W on the bike, and you’ll run 5 minutes faster.
