Introduction

For every runner who takes the marathon seriously, a systematic 16-week preparation window is widely regarded as the industry-standard sweet spot. It’s long enough to build a solid aerobic foundation, yet not so long that training fatigue fails to accumulate effectively. In Taiwan, the marathon season is mostly concentrated in autumn and winter (October through March of the following year). If you want to set a personal best at the Taipei Marathon in December or the Wan Jin Shi Marathon in March, starting this plan before the end of August fits perfectly.

Structure and Purpose of the Four Training Phases

Phase 1: Base Phase (Weeks 1–4)

The core goal of this stage is to “recover from injuries and rebuild the aerobic engine.” If you’ve just come out of a summer slump, it’s recommended to keep weekly mileage at no more than 40–50 km, all completed at an easy pace (conversational pace).

  • Weekly long run distance: 16–20 km
  • Pace zone: E (Easy) pace, keeping heart rate at 65–70% of max HR
  • Key workout: One 30–40 minute easy continuous run per week + dynamic stretching
  • Taiwan-specific note: August–September in Taipei is hot and humid, so set out before 5:30 AM, or move some mileage indoors to a treadmill

Phase 2: Build Phase (Weeks 5–10)

This is the phase with the fastest mileage growth in the entire plan, increasing total weekly mileage by 10% every two weeks.

MP (Marathon Pace) is your target race pace. During this phase, you should begin adapting your body to race intensity.

Phase 3: Intensification Phase (Weeks 11–13)

Training volume stays at its peak, but the proportion of intensity workouts increases. At least one MP or lactate threshold session per week.

  • MP tempo run: 16–20 km completed at target pace
  • Race simulation: A full 30K long run, with the final 10K pushed at MP
  • Hill intervals: 8×400m uphill surges on the slopes of Yangmingshan or the Dongfeng Bikeway in Taiwan

Phase 4: Taper Phase (Weeks 14–16)

Over the final 3 weeks, mileage is progressively reduced to 75%, 50%, and 25% of peak volume, while retaining key intensity workouts to maintain high-frequency neuromuscular stimulation.

Sample Weekly Training Rhythm

A typical training week should be arranged as follows:

  • Monday: Complete rest or 30 minutes of swimming for recovery
  • Tuesday: Easy run of 10–12 km
  • Wednesday: Intensity workout (intervals or MP tempo)
  • Thursday: Easy run of 8–10 km + strength training
  • Friday: Rest or light cross-training
  • Saturday: Long run (the key workout of the week)
  • Sunday: Recovery run of 8–10 km (slow pace)

Practical Tips

  1. Pace calculation tools: Use a Garmin or COROS watch to set heart rate zones; running long runs too fast is the number one pitfall to avoid
  2. Nutrition synchronization: For long runs exceeding 90 minutes, you must bring gels; it’s recommended to take one every 40–45 minutes to simulate race-day rhythm
  3. Logging and adjustments: Keep a weekly training log, recording sleep quality, resting heart rate, and subjective fatigue (RPE). If RPE exceeds 8 for 3 consecutive days, insert a recovery week
  4. Using Taiwan’s terrain: During the build phase, take advantage of the flat surfaces at Dahu Park and riverside trails; during the intensification phase, schedule one session on the Lingbei Grand Ridge Trail to train climbing ability

The key to success in a 16-week plan lies not in “one massive overload workout,” but in “consistent accumulation week after week.” As long as you strictly adhere to the intensity ceilings of each phase, insert recovery weeks on schedule, and fully execute the taper in the final three weeks before race day, you’ll step onto the starting line full of energy with fresh, well-rested muscles.
