What Is FTP?
FTP (Functional Threshold Power) is the maximum power output you can sustain for about one hour. It’s the most important baseline number in cycling training — almost every training zone is calculated from your FTP.
What FTP Levels Mean

FTP Testing Methods
Method 1: 20-Minute Test (Most Common)
- Warm up for 20-30 minutes (including three 1-minute high-intensity efforts)
- Ride all-out for 5 minutes (to clear lactate)
- Rest for 5 minutes
- Ride all-out for 20 minutes, keeping power steady
- Calculate: FTP = 20-minute average power × 0.95
Method 2: Ramp Test (Common on Zwift/TrainerRoad)
Power increases by 20W every minute until failure:
- FTP = power of the last completed stage × 0.75
- Pros: Short duration (about 15-20 minutes), low psychological stress
- Cons: May overestimate FTP for riders with strong short-duration bursts
Method 3: 60-Minute Time Trial
The most accurate but most painful method:
- Ride all-out for 60 minutes
- Average power = FTP
- Best suited to experienced riders
FTP Improvement Strategies
Strategy 1: Sweet Spot Training
The sweet spot zone (88-93% of FTP) is the most efficient way to raise your FTP:
Standard workouts:
- 3 x 20 minutes @ Sweet Spot (5-minute recovery between intervals)
- 2 x 30 minutes @ Sweet Spot (10-minute recovery between intervals)
- 1 continuous hour @ Sweet Spot
Weekly frequency: 2-3 sessions
Strategy 2: Threshold Intervals
Training directly at or slightly above FTP intensity:
Standard workouts:
- 4 x 8 minutes @ FTP (4-minute recovery between intervals)
- 3 x 12 minutes @ FTP (6-minute recovery between intervals)
- 2 x 20 minutes @ 95-100% FTP
Strategy 3: VO2max Intervals
Boosts maximal oxygen uptake, which indirectly drives FTP gains:
Standard workouts:
- 5 x 3 minutes @ 110-120% FTP (recovery equal to the work interval)
- 8 x 2 minutes @ 120% FTP

Factors That Affect FTP
Besides training, other factors matter too:

- Body weight: Losing weight raises W/kg but doesn’t necessarily raise absolute power
- Training consistency: Interrupted training is far less effective than consistent training

Q: How often should I retest FTP?
A: Every 6-8 weeks is recommended, to avoid excessive testing draining your energy.
Q: What if the test fails (I didn’t go all-out)?
A: Discard that result and retest another day. Don’t set your training zones using low-quality data.
Q: Is indoor FTP the same as outdoor FTP?
A: Indoor test power is usually 5-10% lower than outdoors, due to heat dissipation, psychological factors, and other variables.
