Cycling Training from Zero: A 12-Week Plan from Completely Inactive to Completing 100 Kilometers

A Plan for Complete Beginners

This plan is designed for those who have never seriously exercised or have just gotten a road bike and don’t know where to start. The goal is to safely and comfortably complete a 100 km ride after 12 weeks.

Gear You’ll Need

Before starting training, make sure you have these essentials:

  • ✅ A suitable road bike or commuter bike
  • ✅ A helmet (essential!)
  • ✅ Water bottles x2
  • ✅ Cycling jersey and bib shorts (with padding)
  • ✅ Basic repair tools

Training Principles

  1. Progress gradually: Increase training volume by no more than 20% each week
  2. Listen to your body: Stop if you feel pain
  3. Rest is part of training: Don’t ride every day
  4. Stay in the aerobic zone: Most of the time you should be able to talk but be slightly breathless

The 12-Week Plan

Weeks 1-3: Building a Foundation

Key point: Keep the intensity easy, at a pace where you can chat comfortably

Race-Day Strategy for the 100K

Pacing advice:

  • Maintain a conversational pace throughout
  • Plan a 15-minute refueling stop every 40-50K
  • Riding for more than 4 hours is normal, don’t rush

Nutrition plan:

  • Drink 500-700ml of water per hour
  • Consume 30-40g of carbohydrates per hour
  • Bring spare food (bananas, rice balls, energy bars)

Common Challenges and Solutions

Problem Solution
Knee pain Lower the resistance, increase cadence; see a doctor if it persists
Saddle soreness Check your bib shorts padding, shorten each ride
Out of breath Intensity is too high, slow down
Leg cramps Replenish electrolytes, stretch your calves
