The Complete Indoor Trainer Workout Library: From Recovery Rides to Explosive Power

The indoor trainer is a winter rider’s best friend, but it’s also the training tool most likely to become boring. “I don’t know what to do today” is the number one reason people give up on indoor training.

This library collects eighteen workouts across six categories, from the easiest recovery ride to the most painful VO2max intervals, so you always have a clear training direction. All workouts are marked in % of FTP, so confirm your FTP value first.

How to Use This Workout Library

Power Zone Quick Reference

Zone Name FTP% Perceived Effort
Zone 1 Active Recovery <55% Very easy, almost no effort
Zone 2 Aerobic Endurance 56-75% Can hold a full conversation
Zone 3 Tempo 76-90% Can speak in short sentences
Zone 4 Lactate Threshold 91-105% Can only say a few words
Zone 5 VO2max 106-120% Very painful
Zone 6 Anaerobic 121-150% Can only hold for tens of seconds

Workout Notation

  • WU: Warm Up
  • CD: Cool Down
  • RPM: Revolutions Per Minute
  • ×: Repetitions

Category 1: Recovery and Easy Spinning (30-45 minutes)

Workout R1: Easy Spin

Purpose: Promote blood circulation and speed up recovery

Total time: 30 minutes
WU: 5 min @ 45% FTP, 85-90 RPM
Main set: 20 min @ 50-55% FTP, 90-95 RPM
CD: 5 min @ 40% FTP, freewheel cadence

Note: The key to a recovery ride is resisting the urge to push harder. If it feels too easy, that’s exactly right.

Workout R2: Opener (Day Before a Race)

Purpose: Activate the neuromuscular system to prepare for tomorrow’s high intensity

Total time: 45 minutes
WU: 10 min @ 50% FTP, building to 65%
Main set:
  15 min @ 65% FTP, 90 RPM
  3 × (30 sec @ 120% FTP + 2 min @ 50% FTP)
  5 min @ 60% FTP
CD: 5 min @ 45% FTP

Category 2: Aerobic Endurance (60-120 minutes)

Workout E1: Steady Zone 2

Purpose: Build aerobic base and improve fat oxidation

Total time: 90 minutes
WU: 10 min @ 50% FTP, building to 65%
Main set: 70 min @ 65-70% FTP, 85-95 RPM
CD: 10 min @ 50% FTP, tapering down

Tip: Keep your heart rate stable. If HR drift exceeds 5%, lower your power to maintain the target heart rate.

Workout E2: Aerobic Ladder

Purpose: Vary the stimulus within the aerobic zone to reduce monotony

Total time: 75 minutes
WU: 10 min @ 50-60% FTP
Main set:
  15 min @ 60% FTP, 80 RPM
  15 min @ 65% FTP, 85 RPM
  15 min @ 70% FTP, 90 RPM
  10 min @ 65% FTP, 85 RPM
CD: 10 min @ 50% FTP

Workout E3: Single-Leg Drill Mix

Purpose: Improve pedaling efficiency and eliminate left-right imbalance

Total time: 60 minutes
WU: 10 min @ 55% FTP
Main set:
  4 × (
    3 min right leg only @ 50% FTP
    3 min left leg only @ 50% FTP
    4 min both legs @ 65% FTP
  )
CD: 10 min @ 50% FTP

Note: During single-leg drills, watch your knee tracking and avoid letting the knee cave inward.


Category 3: Sweet Spot Training (60-90 minutes)

Workout S1: Classic Sweet Spot

Purpose: Improve FTP with maximum efficiency — the best balance between fatigue and benefit

Total time: 75 minutes
WU: 15 min building to 75% FTP
Main set:
  3 × (10 min @ 88-93% FTP + 5 min @ 55% FTP)
CD: 10 min @ 50% FTP

Workout S2: Progressive Sweet Spot

Purpose: Simulate the gradually accumulating fatigue of a race

Total time: 80 minutes
WU: 15 min progressive warm-up
Main set:
  8 min @ 85% FTP
  3 min @ 55% FTP
  10 min @ 88% FTP
  3 min @ 55% FTP
  12 min @ 91% FTP
  3 min @ 55% FTP
  10 min @ 88% FTP
CD: 10 min @ 50% FTP

Workout S3: Cadence-Switch Sweet Spot

Purpose: Vary cadence within the sweet spot zone to train different muscle fiber types

Total time: 70 minutes
WU: 10 minutes
Main set:
  2 × (
    5 min @ 90% FTP, 75 RPM (big-gear grind)
    5 min @ 88% FTP, 100 RPM (high cadence)
    5 min @ 55% FTP recovery
  )
CD: 10 minutes

Category 4: Threshold Training (60-75 minutes)

Workout T1: Classic 2×20

Purpose: Directly stimulate lactate threshold and improve FTP

Total time: 70 minutes
WU: 15 min progressive warm-up (including 2×1 min @ 100% FTP openers)
Main set:
  20 min @ 95-100% FTP, 85-95 RPM
  5 min @ 55% FTP
  20 min @ 95-100% FTP, 85-95 RPM
CD: 10 min @ 50% FTP

Workout T2: Over-Under

Purpose: Train your ability to repeatedly push past and recover near threshold

Total time: 65 minutes
WU: 15 minutes
Main set:
  3 × (
    2 min @ 95% FTP (Under)
    1 min @ 105% FTP (Over)
    2 min @ 95% FTP (Under)
    1 min @ 105% FTP (Over)
    2 min @ 95% FTP (Under)
    5 min @ 55% FTP recovery
  )
CD: 10 minutes

Category 5: VO2max Intervals (45-65 minutes)

Workout V1: Classic 4×4

Purpose: Improve maximal oxygen uptake and develop top-end aerobic capacity

Total time: 55 minutes
WU: 15 minutes (including a progressive sprint)
Main set:
  4 × (4 min @ 108-115% FTP + 4 min @ 50% FTP)
CD: 8 minutes

Workout V2: 30/30 Intervals

Purpose: Accumulate significant VO2max time — great for riders who dislike long intervals

Total time: 50 minutes
WU: 15 minutes
Main set:
  2 sets × (
    10 × (30 sec @ 120% FTP + 30 sec @ 50% FTP)
    5 min @ 50% FTP recovery between sets
  )
CD: 5 minutes

Category 6: Sprint and Explosive Power (45-60 minutes)

Workout P1: Neuromuscular Activation

Purpose: Maintain sprint capacity and activate fast-twitch muscle fibers

Total time: 50 minutes
WU: 15 minutes (including 3×10 sec accelerations)
Main set:
  8 × (15 sec all-out sprint + 3 min 45 sec @ 50% FTP)
CD: 10 minutes

Workout P2: Power Sprint

Purpose: Develop standing-start acceleration, simulating a climbing attack

Total time: 55 minutes
WU: 15 minutes
Main set:
  6 × (
    20 sec seated big-gear sprint @ max power, starting at 50-60 RPM
    5 min @ 55% FTP recovery
  )
CD: 10 minutes
