IRONMAN Brick 6+1 Workout Plan: The Key Training for Connecting Bike and Run

賽事分析

Introduction

Brick training refers to the “bike-to-run” transition workout, and it is the most indispensable session in an IRONMAN training plan. The reason is that after prolonged pedaling, running form, pace, and heart rate all change significantly. This article provides a 6+1 progressive brick plan.

Why Do You Need Brick?

  • Neuromuscular adaptation: the muscle contraction patterns differ between pedaling and running
  • Heart rate drift: at the same pace, heart rate is 5-10 bpm higher than in pure running
  • Pace sense recalibration: pace perception is off for the first 2 km after getting off the bike
  • Nutrition rehearsal: simulating mid-race fueling conditions

The 6+1 Plan (advance every two weeks)

Stage Bike (km/IF) Run (km/pace) Week
Brick 1 60 / 0.65 5 / 6:30 W18-19
Brick 2 80 / 0.68 8 / 6:20 W20-21
Brick 3 100 / 0.68 12 / 6:10 W22-23
Brick 4 120 / 0.70 16 / 6:00 W24-25
Brick 5 140 / 0.70 21 / 6:00 W26-27
Brick 6 160 / 0.70 25 / 6:10 W28-29
Brick 7 (Race Sim) 180 / 0.68 30 / 6:20 W30-31

Brick Execution Details

  • Transition time: simulate T2, 3-5 minutes to change shoes and socks
  • First 1 km of the run: establish rhythm, do not look at pace
  • Nutrition: full fueling during the bike leg, carry water + 1 gel during the run leg
  • Heart rate logging: use it to adjust race-day intensity afterward

Common Mistakes

  • Riding too hard and ruining the run: IF should be 0.02 lower than race-day
  • Running too far and causing injury: brick run volume should not exceed that week’s long run
  • Doing them too often: at most 1 big brick + 1 small brick (30+20 min) per week

Small Brick Supplement

Pair with a weekly short brick (30 ride + 15 run / 15 ride + 10 run) to build reflexes.

Practical Tips

  • Schedule the big brick on Saturday or Sunday morning
  • Eat breakfast 60 minutes in advance to simulate race-day timing
  • Train with a partner: simulate aid station timing and psychological reliance
  • Within 30 minutes after finishing, consume 30g protein + 60g carbs

Conclusion

Brick is the “soul workout” of IRONMAN training. If you go to the starting line without sufficient brick training, the run leg will likely fall apart. Treat it as a race rehearsal, and review your fueling, pace, and mindset after every session—your race-day will then feel like repeating a familiar script.
