What Is VO2max, and Why Must Triathletes Train It?
VO2max (maximal oxygen uptake) is the maximum amount of oxygen your body can utilize per minute, measured in ml/kg/min.

The Science Behind VO2max Training

VO2max Interval Workouts for Each Discipline
Swim VO2max Workouts
Workout 1: 100m Short Intervals
- Main set: 16 × 100m @ 1500m pace
- Rest: 30 seconds
- Total volume: 1600m
- Heart rate: 92-95% of max HR
Workout 2: 200m Medium Intervals
- Main set: 8 × 200m @ 800m pace
- Rest: 60 seconds
- Total volume: 1600m
Workout 3: Pyramid
- 100m + 200m + 300m + 400m + 300m + 200m + 100m
- Pace: from 1500m pace → 800m pace → 1500m pace
- Rest: 30 seconds between each segment
Bike VO2max Workouts
Workout 1: 5 × 5 Classic
- 5 × 5 minutes @ 110-115% FTP
- Rest: 5 minutes @ 50% FTP
- Total time: 60 minutes (including warm-up)
- Heart rate: 92-95% of max HR
Workout 2: 30/30 Micro-Intervals (Tabata Variation)
- 20 × 30 seconds @ 130% FTP / 30 seconds @ 50% FTP
- Total time: 20 minutes of intervals
- Best for: advanced sessions when time is tight
Workout 3: 3 × 8 Minutes (Advanced)
- 3 × 8 minutes @ 105-108% FTP
- Rest: 5 minutes
- Heart rate: steadily held at the lower edge of Z5
Workout 4: Ladder Intervals
- 1 min → 2 min → 3 min → 4 min → 5 min @ 110-120% FTP

When Should You Start VO2max Training?
- Not during the base phase (it disrupts aerobic accumulation)
- Second half of the build phase + peak phase
- 12-4 weeks before race day is the golden window
- Stop VO2max work 2 weeks before race day
Suggested Weekly Distribution

Key principle: No more than 1 VO2max session per day, otherwise recovery is impossible.
Recovery Strategies for VO2max Training
VO2max sessions demand extremely high recovery:
- Wait 48-72 hours after a session before doing high intensity again
- The next day must be a Z1-Z2 recovery session or rest
- Refuel with carbohydrate:protein = 4:1
- Get adequate sleep (8+ hours)
Metrics to Gauge VO2max Training Progress
Review after 8-12 weeks:
- 5K PB improves by 30-90 seconds
- FTP improves by 5-10%
- 100m swim PB improves by 1-3 seconds
- More importantly: your training threshold shifts upward
Common Mistakes
- Intensity too low: if your heart rate doesn’t reach Z5, the session is wasted
- Rest too short: incomplete recovery turns VO2max work into lactate tolerance training
- Frequency too high: more than 3 sessions per week inevitably leads to overtraining
- Training VO2max without a base: without 12 weeks of Z2 foundation, VO2max gains are limited
