The Training Volume Ceiling for Age-Group Triathletes

The biggest difference between age-group triathletes and professionals is limited time. This article builds weekly training templates around three common training volumes (10, 12, and 15 hours).

The Golden Ratio for Splitting Time Across Three Disciplines

Based on the finish-time distribution of an IM 70.3:

  • Swim accounts for 10% (30-40 minutes)
  • Bike accounts for 50% (2.5-3 hr)
  • Run accounts for 35% (1.5-2 hr)
  • Transitions account for 5%

Training time allocation is recommended to follow the race-time ratio, ±5%, so:

  • Swim: 20-25%
  • Bike: 45-50%
  • Run: 25-30%
  • Strength: 5-10%

Version A: 10 Hours per Week (70.3 Beginner Group)

Suitable for: office workers, first-time 70.3 challengers, those with heavier family responsibilities

Intensity Distribution (Common to All Three Versions)

Following the Polarized Training 80/20 rule:

Two-a-Day Training

Volumes above 12 hours must adopt morning-and-evening two-a-day training:

Advantages

  • Improved training quality: full energy available for each session
  • Longer recovery window: 8-10 hours between morning and evening
  • Closer to a professional’s rhythm

Disadvantages

  • Significant impact on daily life
  • Requires family cooperation
  • Sleep is easily neglected

Principles for Increasing Training Volume

The 10% Rule

Weekly training volume should not increase by more than 10%, or injury risk doubles.

The 3:1 Microcycle

After 3 weeks of accumulation, reduce volume by 30% in week 4. Example:

  • Week 1: 10 hr
  • Week 2: 11 hr
  • Week 3: 12 hr
  • Week 4: 8.5 hr (recovery)

Warning Signs for Training Volume

Reduce volume immediately if any of the following occur:

  • RHR above baseline by 5bpm for 3 consecutive days
  • HRV below baseline by 10ms for 3 consecutive days
  • Abnormal rise in training RPE
  • Onset of a cold, allergies, or skin issues

Conclusion

The biggest myth in age-group triathlon training is that more is always better. If the quality of 15 hours of training is worse than that of 12 hours, the outcome is actually worse. Get 80% in Z2 dialed in first, before considering adding volume.
