Spinal Stability

Training Methods for the Stabilizing Core

Stabilizing core training emphasizes “anti-rotation and anti-flexion,” keeping the spine neutral during dynamic movement:

  • Plank: The foundation of all foundations; practice maintaining a neutral spine while moving the limbs
  • Dead Bug: Lying supine, alternately extending limbs while the core keeps the lower back pressed to the floor—this movement closely mimics the core stability demands of swimming
  • Superman: Lying prone, alternately lifting limbs to train the back extensor muscles
  • Hollow Body Hold: Lying supine, holding the body in a streamlined suspended position—this is the most direct land-based counterpart to streamline training in swimming

Myth One: “A stronger core means faster swimming”

Myth Two: “Sit-ups are the best core exercise for swimmers”
Sit-ups primarily strengthen flexion, but swimming requires “neutral-position stability.” Excessive sit-ups may actually increase flexion stress on the lumbar spine. Dead Bug and Hollow Body are more appropriate choices.

Myth Three: “Swimming itself is enough to train the core”
Swimming does engage the core muscles, but engagement does not equal strengthening. Specific core training more effectively addresses particular strength demands and is an indispensable supplement to swim training.

  • Land training 2–3 times per week: 15–20 minutes of core training per session is more effective than longer, sporadic sessions
  • Freestyle/backstroke swimmers: Emphasize rotational core training to make the rotation more powerful
  • Butterfly/breaststroke swimmers: Emphasize stabilizing core training, particularly lumbar stability and back extensors
  • All-around swimmers: Balance both types of core training
