Long Brick Workout Design: 4-Hour Ride + 1-Hour Run to Prepare for IM 226

Ironman 226 (3.8km swim + 180km bike + 42.2km run) takes 9–14 hours in total, pushing endurance sports to its limits. The long Brick is an indispensable key workout—it trains not only your fitness, but also your fueling, your mind, and your body’s ability to perform after 5 hours.

1. Training Goals of the Long Brick

  1. Endurance stacking: Accumulate long-duration aerobic endurance
  2. Fueling strategy testing: Find a race-day fueling plan that actually works
  3. Heart rate drift management: Learn to hold your target pace even after 4 hours
  4. Mental tolerance: Get used to the “tired but keep going” state
  5. Gear testing: Discovering problems on race day is too late

2. Standard Long Brick Workout

4-Hour Ride + 1-Hour Run (Core IM-Distance Race Prep Workout)

Time Segment Content Heart Rate Zone Pace/Power Target
0:00–0:15 Bike warm-up Z1 (60–65%) 70% FTP
0:15–2:30 Main ride 1 Z2 (70–75%) 75% FTP
2:30–2:35 Short stop for fueling Water + gel
2:35–4:00 Main ride 2 Z2 (70–75%) 75% FTP, heart rate drift up to 5% allowed
4:00–4:08 Transition (including fueling) Grab water bottle, put on cap, change shoes
4:08–5:08 Run main set Z2–Z3 (75–82%) 15 sec/km slower than IM target pace

Total time: 5 hours 8 minutes, matching the IM race segment split.

3. Fueling Strategy (5-Hour Long Brick)

Bike Segment (4 Hours)

Time Fueling Content Calories Carbohydrates
0:30 1 energy bar 220 kcal 35g
1:00 1 gel + 200ml sports drink 150 kcal 35g
1:30 Half a banana + 200ml water 60 kcal 15g
2:00 1 gel + 200ml sports drink 150 kcal 35g
2:30 1 energy bar + 1 salt tablet 220 kcal 35g
3:00 1 gel + 200ml sports drink 150 kcal 35g
3:30 200ml cola (caffeine, sugar-free) 80 kcal 22g
Subtotal 1030 kcal 212g

Approximately 53g of carbohydrates and 260 kcal per hour—this is the standard IM race-day ration.

Run Segment (1 Hour)

Time Fueling Content Calories
0:20 Gel + 100ml water 100 kcal
0:40 Gel + 100ml sports drink 100 kcal

Fuel every 20 minutes during the run segment to avoid excessive stomach pressure.

4. Heart Rate Drift Control

Prolonged exercise causes “cardiac drift”: power output stays the same, but heart rate keeps rising. Causes include dehydration, rising body temperature, and glycogen depletion. Acceptable drift range:

Time Starting HR Ending HR Drift
0–1 hour 140 bpm 142 bpm 1.4% (normal)
1–2 hours 142 bpm 145 bpm 2.1% (normal)
2–3 hours 145 bpm 150 bpm 3.4% (caution)
3–4 hours 150 bpm 156 bpm 4% (warning)

If drift exceeds 5%, check: whether hydration is sufficient (500–700ml per hour), whether carbohydrate intake is on track, and whether body temperature is too high.

5. Run Segment Pacing Strategy

After riding for 4 hours, the 1-hour run is not about “how fast you can run,” but “whether you can hold your race target pace.”

IM Marathon Target Brick Run Pace
4:00 (5:41/km) 6:00–6:15/km
4:30 (6:24/km) 6:45–7:00/km
5:00 (7:07/km) 7:30–7:45/km

If the Brick run pace is more than 30 sec/km slower than expected, it means the bike intensity was too high or fueling was insufficient.

6. 12-Week Training Cycle

Week Brick Content
W1–W2 2-hour ride + 30-minute run (adaptation phase)
W3–W4 2.5 hours + 40 minutes
W5–W6 3 hours + 45 minutes
W7–W8 3.5 hours + 50 minutes
W9–W10 4 hours + 1 hour (peak)
W11 3 hours + 45 minutes (taper)
W12 (race week) 1.5 hours + 20 minutes (maintain feel)

7. Recovery After the Long Brick

  • 0–30 minutes: Consume 80g carbohydrates + 25g protein
  • 30–120 minutes: Full meal, focusing on electrolytes and glycogen
  • 2–6 hours: 30 minutes of easy walking / foam rolling
  • 24 hours: Light recovery ride or swim
  • 48 hours: Avoid high-intensity training

The long Brick is the most demanding workout in IM race prep, but after completing it 2–3 times, your confidence on race day will be completely different.
