Short Brick Workout Design: 30-Minute Ride + 10-Minute Run High-Efficiency Training Template
The short Brick is the highest cost-performance workout in triathlon training. Completed within 40 minutes, it simultaneously trains cardiovascular endurance, neuromuscular transition, and transition rhythm. This article provides 5 short Brick templates, from basic to advanced.
1. Training Purpose of Short Bricks
Unlike long Bricks (which emphasize endurance stacking), short Bricks primarily train:
- Neuromuscular transition speed: Practice moving quickly from pedaling rhythm to running rhythm
- Lactate tolerance: Complete the transition while at moderate-to-high intensity
- Transition proficiency: Repeat transition movements weekly
- Training frequency: Short duration allows 2–3 sessions per week
2. Five Short Brick Templates
Template A: Basic Transition Version (Suitable for Beginners)
| Phase | Content | Heart Rate (% of Max HR) | RPE |
|---|---|---|---|
| Bike warm-up | 5 minutes easy riding | 60–65% | 3 |
| Bike main set | 25 minutes steady Z2 | 70–75% | 5 |
| Transition | 2 minutes | — | — |
| Run | 10 minutes easy pace | 75–80% | 6 |
Goal: Feel the heaviness in the legs; do not chase pace.
Template B: Intensity Version (51.5 Race Prep)
| Phase | Content | Heart Rate | RPE |
|---|---|---|---|
| Bike warm-up | 5 minutes | 60% | 3 |
| Bike main set | 5×3 minutes Z4 + 2 minutes recovery | 85–90% / 70% | 8 / 4 |
| Transition | 90 seconds | — | — |
| Run | 10 minutes race pace | 85% | 7–8 |
Goal: Simulate the transition under race intensity.
Template C: Technique Version (Transition Practice)
| Phase | Content | Focus |
|---|---|---|
| Bike 1 | 8 minutes | Normal pedaling |
| Transition 1 | 1 minute | Practice dismounting + removing shoes |
| Run 1 | 3 minutes | Simulate running out after T2 |
| Transition 2 | 1 minute | Practice mounting + clipping in |
| Bike 2 | 8 minutes | Repeat |
| Transition 3 | 1 minute | Repeat |
| Run 2 | 3 minutes | Repeat |
| Transition 4 | 1 minute | Repeat |
| Bike 3 | 8 minutes | Repeat |
| Run 3 | 5 minutes | Final segment |
Goal: Practice 4 transitions in one session for maximum muscle memory reinforcement.
Template D: Hill Brick (Climbing Ability + Brick)
| Phase | Content | Intensity |
|---|---|---|
| Bike warm-up | 5 minutes | Z2 |
| Bike climbing | 3×5 minutes uphill Z4, recover downhill | 85–90% |
| Transition | 60 seconds | — |
| Run hills | 5 minutes uphill + 5 minutes downhill | Z3 |
Goal: Train eccentric control when running after climbing.
Template E: Interval Brick (Advanced)
| Phase | Content | Intensity |
|---|---|---|
| Bike warm-up | 5 minutes | Z2 |
| Bike Tabata | 8×(20 seconds all-out + 10 seconds rest) | 95–100% |
| Transition | 60 seconds | — |
| Run | 6×(45 seconds fast + 15 seconds slow)= 6 minutes | Z4 |
Goal: Extreme lactate tolerance; use 3 weeks before race.
3. Run Pace Control
The run pace after a short Brick should be slightly slower than usual:
| Usual 5K Pace | Run Pace After Brick |
|---|---|
| 4:30/km | 4:50–5:00/km |
| 5:00/km | 5:15–5:25/km |
| 5:30/km | 5:45–6:00/km |
| 6:00/km | 6:15–6:30/km |
Being 20–30 seconds/km slower is normal. If you can maintain your usual pace, the bike segment intensity was insufficient.
4. Frequency and Periodization
- Base phase: 1 session per week of Template A or B
- Build phase: 2 sessions per week (B + D or B + E)
- 4 weeks before race: 2 sessions per week (C + B), emphasizing transition proficiency
- 1 week before race: 1 short Brick (Template A) to maintain the feel
5. Common Mistakes
- Bike segment intensity too low: Riding entirely in Z1 makes the run segment lose its training purpose
- Transition too long: Exceeding 3 minutes causes the muscle transition signal to disappear
- Starting the run segment too fast: Heart rate spikes above 90% in the first 500 meters
- Skipping transition practice: Using the same routine every time, only to find yourself fumbling on race day
- Frequency too high: Doing Bricks every day without adequate recovery leads to overtraining
The short Brick may look simple, but when properly designed, it can be the most efficient component of a training plan.
